Creatine: Cognitive Perks During Sleep Deprivation
Sleep is always on my mind because it has a critical impact in the world of aviation (and because it’s one of my favorite things). As a result, I find myself pulled toward research related to nutrition and sleep. So, what’s the latest, you might ask? Creatine.
Creatine has been all over the media lately, and while much of the research highlights its benefits for strength training, another line of research suggests it may support cognitive function during sleep deprivation. In a previous blog, we discussed other nutrition tools to help combat the impacts of red-eye flights, night shifts, and disrupted sleep, but today we’re focusing on creatine.
What is Creatine?
Creatine is a compound directly involved in energy production, which helps explain why it has been studied extensively for exercise and performance benefits. But there’s more to it than exercise. The brain also requires a significant amount of energy, and under stress, like sleep deprivation, its energy demands may change. Research suggests creatine supplementation may help support brain energy availability and cognitive performance during these periods.
Research on the Benefits of Creatine
Research suggests creatine may improve reaction time, mood, and cognitive function while reducing sleepiness and fatigue in sleep-deprived study participants. Sleep deprivation places significant stress on the brain, and normal creatine availability may not always be enough to optimally support its energy demands. In some studies, participants given creatine monohydrate during periods of sleep deprivation performed better on measures of cognitive function than those taking a placebo.
Keep in mind that most studies are conducted in experimental settings and may or may not reflect your current reality, but the findings are promising! Other considerations are that many of the current studies are relatively small (few participants) and study durations vary from a single dose of creatine to several months of supplementation. Many studies last 1–7 weeks and include fewer than 25 participants. That makes it difficult to draw firm conclusions, but what we have so far is encouraging.
How Much Should I Take?
A typical daily dose of creatine monohydrate is 5 grams. However, in sleep-deprivation research, doses have ranged much higher - from approximately 15–35 grams, sometimes based on body weight. Because creatine uptake in the brain differs from uptake in skeletal muscle, consistent supplementation and potentially higher doses may be needed to achieve cognitive benefits. Some research has found greater cognitive benefits with higher doses.
Based on the current evidence, 5 g of creatine monohydrate per day is generally considered safe for healthy individuals and may offer benefits beyond strength training, including potential cognitive support during periods of sleep deprivation. However, research has not yet established an optimal creatine protocol specifically for red-eye flights, long-haul operations, or shift work.
Flight tip: Make it easier to stay consistent while on the road by keeping individual creatine packets in your travel bag.
Safety Implications
Safety is a major consideration with any supplement, particularly in aviation. Studies in healthy individuals have generally found creatine monohydrate to be well tolerated, including at higher doses. However, individual health considerations matter, particularly for those with existing kidney conditions or other medical concerns. Aviation professionals should discuss supplementation with their AME or medical provider when appropriate.
And remember: no supplement can replace adequate sleep. Creatine may be one nutrition tool to support performance when disrupted sleep is unavoidable, but it shouldn’t be viewed as a substitute for sleep or proper fatigue-management practices.
